TDEE Activity Levels Explained: Which One Are You?
Picking the wrong activity level is the most common reason calorie calculators get it wrong. Here is how to choose yours honestly, with step counts and real examples.
Your activity multiplier is applied to your BMR to estimate your total daily calories, so a wrong choice can throw your target off by 300 to 500 calories.
The 5 activity levels and their multipliers
These multipliers come from research on daily energy expenditure and are used by almost every TDEE calculator, including ours. Each one describes a whole day, not just your workouts.
Which activity level am I? Real examples
| Your typical week | Best match |
|---|---|
| Office worker, drives to work, no gym | Sedentary (1.2) |
| Office worker who walks 30 minutes a day | Lightly active (1.375) |
| Office worker, gym 4× a week, sits the rest of the day | Lightly active (1.375) |
| Teacher, nurse or retail worker on their feet, no gym | Lightly to moderately active |
| Desk job, 10,000 steps daily and 4 workouts a week | Moderately active (1.55) |
| Waiter or warehouse worker who also trains 3–4× a week | Very active (1.725) |
| Construction worker who lifts weights 5× a week | Extra active (1.9) |
How much your activity level changes your calories
Take a 30-year-old woman who is 165 cm (5 ft 5 in) and 68 kg (150 lb), with a BMR of about 1,400 calories:
| Activity level | Multiplier | TDEE | Difference vs sedentary |
|---|---|---|---|
| Sedentary | 1.2 | 1,680 kcal | — |
| Lightly active | 1.375 | 1,925 kcal | +245 |
| Moderately active | 1.55 | 2,170 kcal | +490 |
| Very active | 1.725 | 2,415 kcal | +735 |
| Extra active | 1.9 | 2,660 kcal | +980 |
Each step up adds about 245 calories a day for her. If she picks “moderately active” but really lives a lightly active life, a planned 500-calorie deficit shrinks to about 255, and her weight loss halves. Try your own numbers in our TDEE calculator.
How to choose your activity level honestly
Look at your phone or watch for the last two weeks. Steps are the clearest sign of your everyday movement.
Use what you did in a normal recent week, not your plan for next month.
A physical job counts for more than a 45-minute workout.
It is easier to add 100–200 calories later than to wait weeks for a deficit that doesn’t exist.
Test your activity level in 3 weeks
Use the number from the level you chose and track food as accurately as you can.
Same time each morning. Average the readings for each week.
Gaining? Move down a level. Losing? Move up. Stable? You picked correctly.
Activity level FAQs
What counts as lightly active?
Lightly active usually means 5,000 to 7,500 steps a day, or light exercise one to three times a week alongside a mostly seated job.
Is 10,000 steps a day moderately active?
On its own, 10,000 steps a day is usually lightly to moderately active. Add three or more workouts a week and moderately active fits well.
Should I choose sedentary if I work out but sit all day?
If you train one to three times a week, lightly active is usually right. Choose sedentary only if you do very little movement or exercise at all.
Should I add exercise calories on top of my TDEE?
No. Your activity multiplier already includes exercise. Adding calories from a fitness tracker on top usually double counts them.
Can I use different activity levels on different days?
You can, but it is simpler and usually more accurate to pick the level that matches your average week and eat roughly the same every day.
